The 12-Week College Softball Off-Season S&C Program
A gym-based strength and conditioning program built for college softball players. Rotational power for bat speed, posterior chain strength for throwing velocity, daily arm care, and max-acceleration speed work on the 60-foot base paths.
- 3 phases ยท 12 weeks ยท 4 days/week
- Gym-based: barbell, trap bar, dumbbells, med balls
- Rotational power complexes that directly train bat speed
- J-band arm care protocol โ every session, every week
- In-season maintenance model included for Week 12+
- Printable PDF with 12-week progress tracker
"I absolutely love my J-Bands! I am a college softball player and have been using them for years as a staple in my throwing routine. They have strengthened my arm and given me confidence in a solid warm-up. I 100/10 recommend to all overhead athletes."

What's Inside
Everything in the 12-Week PDF
One printable document. Every workout, warm-up, arm care sequence, and progress tracker โ organized by phase and day so you can take it straight to the weight room.
3 Progressive Phases
Foundation โ Power Development โ Peaking. 4 weeks each, with load and intent increasing across every phase.
4 Day Types Per Phase
Day A (Lower/Posterior Chain) ยท Day B (Upper/Throwing Support) ยท Day C (Rotational Power) ยท Day D (Speed & Agility)
Dynamic Warm-Up Protocol
7-movement sequence before every session: world's greatest stretch, hip 90/90s, thoracic rotations, and more.
J-Band Arm Care Sequence
7-exercise J-band protocol before every throwing session and after every upper body lift. Builds rotator cuff and posterior capsule integrity across the full off-season.
In-Season Maintenance Model
2-day per week in-season version (60% volume) that carries your power gains through conference play without accumulating fatigue.
12-Week Progress Tracker
60-ft sprint, broad jump, trap bar deadlift max, exit velocity, throwing velocity, and shoulder soreness โ measured at 4 checkpoints across the program.
The Program
3 Phases ยท 12 Weeks ยท 4 Days/Week
Each phase is designed to build on the one before it. The weight room work you do in Phase 1 is what makes the Phase 2 loading safe and productive. Follow the sequence.
Foundation
Movement Quality ยท Moderate Load- Romanian deadlifts & goblet squats
- Reverse lunges & barbell glute bridges
- Pallof press (anti-rotation core)
- Cable rows & face pulls
- Med ball rotational toss (intro)
- Sprint mechanics & broad jump baseline
Power Development
Trap Bar DL ยท Rotational Complexes- Trap bar deadlift (primary strength lift)
- Bulgarian split squat & hip thrust (loaded)
- Weighted pull-ups & landmine press
- Med ball hip-load scoop toss
- Rotational slam complex
- Flying 20 sprints & pro agility shuttle
Peaking
Max Intent ยท In-Season Transition- Trap bar deadlift (heavy triples)
- Jump squat at 30% 1RM
- Push press & explosive rows
- Med ball complex at max effort
- Drop jump โ immediate vertical
- Flying 30 sprints & wicket drills
Is This for You?
Who This Program Is Built For
This is not a general strength program adapted for softball. Every exercise was selected for its direct transfer to college-level softball performance.
College Softball Players
Division I, II, III, NAIA, or JUCO โ this program is calibrated for athletes who already have a training background and are ready to train at college intensity.
Players Without a Team S&C Program
Club teams, smaller programs without a strength coach, and players training through the winter break or summer gap โ this gives you a complete professional-caliber program to run independently.
Pitchers & Catchers Who Need Arm Health Work
The J-band protocol and rotator cuff-specific work in this program is specifically relevant to pitchers and catchers carrying the heaviest throwing loads on the roster.
Players Who Want to Increase Bat Speed or Throwing Velocity
The rotational power complexes in Phase 2 and 3 directly develop the hip-to-shoulder sequencing that produces bat speed โ and the same posterior chain and rotator cuff work that drives throwing velocity.
What Athletes Are Saying
The arm care protocol changes everything.
"I absolutely love my J-Bands! I am a college softball player and have been using them for years as a staple in my throwing routine. They have strengthened my arm and given me confidence in a solid warm-up. As a coach, I will always advocate for my athletes to use J-Bands each time they pick up a ball. I 100/10 recommend to all overhead athletes."
"I've been working with Joey since I was 11 and the biggest thing he's taught me isn't a swing cue. It's how to read what your body is telling you before it shuts you down. I was in the gym 6 days a week on top of practices. By midseason my knee was breaking down. Joey looked at what I was actually doing and the answer was less volume โ not more treatment."
"When Noah's shoulder started bothering him right before all-stars โ 6 out of 10 pain โ Joey didn't panic. He looked at what was actually going on, gave him a combination of exercises and tools, and Noah was back throwing the next day. Within a week he was fully back."

Questions
Frequently Asked Questions
Is this program free?
Yes โ 100% free. Enter your email and we'll send the full 12-week PDF to your inbox. No upsell, no credit card.
Do I need a college weight room, or can I do this at a commercial gym?
A commercial gym with a barbell, dumbbells, cable machine, trap bar (or hex bar), and medicine balls covers everything in this program. J-bands cost approximately $30. Sprint drills and plyometric work need open turf or grass โ a park or high school track works fine.
My program has a team S&C coach โ should I still use this?
If your program has a dedicated strength coach, follow their program. This guide is for college softball players without access to a team-provided S&C program โ club teams, smaller programs, or players training independently during an off-season gap.
How many weeks before the season should I start?
Start 12โ14 weeks before your first game. That gives you time to complete all three phases and transition into the 2-day in-season maintenance model before the competitive schedule begins. Starting 8 weeks out means compressing Phase 1, which increases injury risk during Phase 2 loading.
Will this improve my bat speed or throwing velocity?
The rotational power work in Phases 2 and 3 directly develops the hip-to-shoulder sequencing that produces bat speed. The posterior chain and rotator cuff work drives throwing velocity. Both adapt together because they come from the same physical system.
Who created this program?
Joey Myers โ NASM Corrective Exercise Specialist, IYCA Youth Fitness Specialist, former D1 outfielder at Fresno State (2000โ2003), and founder of HittingPerformanceLab.com. He has 20+ years studying the biomechanics of hitting and has worked with hitters and throwers from youth baseball through professional levels.
